Beta-alanine is a non-essential amino acid and one of the building blocks of muscle carnosine. Carnosine buffers lactic acid buildup in muscle, which directly increases endurance in 1-4 minute intense efforts.
Who benefits? CrossFit athletes, interval trainers (HIIT), swimmers and sprinters, and anyone doing long-rep (15-25) strength sets. If you mainly do short, maximum-effort sets (1-5 reps), beta-alanine-s effect is smaller.
When choosing a beta-alanine formula, the critical factors are dose and timing strategy.
Within 10-20 minutes of taking 2+g, you may feel a tingling on your hands, face, or ears — similar to pins and needles. This is paresthesia, completely safe and temporary (20-40 minutes). It does not mean an allergy or problem. If uncomfortable, split the dose to 1-1.5g and paresthesia disappears.
Unlike creatine or caffeine, beta-alanine has a cumulative effect. After 2 weeks — small improvement. 4-8 weeks — noticeable endurance on 1-4 minute efforts (CrossFit WOD, 400-800m runs, 100-200m swims, 15+ rep sets). The effect is specific: extending one set by 10-15%, not general daily energy.
Pure strength athletes (powerlifters, 1-3 rep sets) — beta-alanine has minimal effect. Very short, maximum efforts under 10 seconds — carnosine plays a minor role, creatine is more important. Regular general fitness (3 workouts a week) — effect is real but investment is less critical.
